Roughly 1 in 10 Americans has diabetes, and type 2 diabetes accounts for 90 to 95 percent of all cases. While medication and diet are central to diabetes management, physical activity is one of the most effective and underused tools available. Exercise lowers blood sugar, improves insulin sensitivity, supports heart health, and can make every other aspect of managing diabetes easier.
The good news is that you do not need to train for a marathon or spend hours at a gym to benefit. Even light movement makes a measurable difference. Here is what you need to know about exercising safely and effectively with type 2 diabetes.
How Exercise Affects Blood Sugar
When you move, your muscles contract and need energy. To fuel that activity, the body opens special pathways on the surface of cells that allow glucose to move out of the bloodstream and into cells directly, even when those cells are resistant to insulin. This is one reason exercise can lower blood sugar immediately, regardless of whether insulin is working well.
In the short term, intense exercise can actually cause a brief spike in blood glucose as the body releases stored energy to keep up with demand. But in the hours that follow, and with regular exercise over time, blood sugar comes down. Research shows blood glucose can remain lower for up to 24 hours after a workout.
With consistent, long-term exercise, the body becomes more efficient at using insulin overall, which directly addresses insulin resistance, the core problem in type 2 diabetes. Over time, you may find that your blood sugar is more stable, your A1C improves, and your medication needs decrease.
Note: Even light exercise like a short walk or simple resistance movements like calf raises and half-squats can improve blood sugar and insulin response after meals.

Beyond blood sugar control, regular physical activity offers a wide range of benefits that are especially important for people with type 2 diabetes:

Aerobic (Cardio) Exercise: Aerobic activity raises your heart rate and is one of the most effective forms of exercise for blood sugar management. Good options include walking, swimming, cycling, hiking, dancing, water aerobics, and light jogging. You do not need to push yourself to high intensity every session. Moderate-paced activities done consistently are more sustainable and deliver real results. Incorporating one higher-intensity session per week, such as a brisk walk with hills or an interval workout, can additionally strengthen the heart.
Strength Training (Resistance Training): Building muscle is one of the most beneficial things a person with diabetes can do. Muscle tissue is a primary site where glucose is absorbed from the blood. The more muscle you have, the more efficient your body is at clearing glucose after meals. Resistance training also reduces injury risk, supports bone density, and improves everyday functional strength. Options include free weights, resistance bands, weight machines, and bodyweight exercises like squats, lunges, and push-ups.
Flexibility and Balance Training: People with diabetes often experience reduced joint mobility over time. Stretching, yoga, and tai chi can improve range of motion, reduce stiffness, and lower fall risk. Research on yoga in particular shows meaningful improvements in A1C, cholesterol, and body composition in people with type 2 diabetes.
Note: A combination of aerobic and resistance training produces the greatest improvements in blood glucose levels. One study found that people who did both over 12 weeks showed significantly better results than those who did either alone.
How Much Exercise Is Enough?
The ADA recommends that adults with type 2 diabetes aim for:
– At least 150 minutes of moderate-intensity aerobic exercise per week (about 30 minutes, 5 days a week), or 75 minutes of vigorous-intensity exercise – Two to three sessions of resistance training per week on nonconsecutive days – No more than two consecutive days without some form of physical activity – Breaking up prolonged sitting with 3 minutes of light movement every 30 minutes
If 150 minutes sounds daunting, start much smaller. Five minutes of walking is a legitimate and meaningful starting point. Add one minute at a time as it becomes comfortable. Daily activities like gardening, housework, and taking the stairs all count toward your moderate-intensity minutes.
Something is always better than nothing. The benefits of movement begin the moment you start.
Note: Decreasing sedentary time is just as important as adding structured exercise. Sitting for long periods is independently associated with worse blood sugar control, even in people who otherwise exercise regularly.
The Power of Walking
Walking is one of the best starting points for people with diabetes who are new to exercise or have been inactive. It requires no special equipment, can be done anywhere, carries a low risk of injury, and is accessible to most people regardless of fitness level.
Brisk walking is classified as moderate-intensity aerobic exercise. Done consistently, it delivers the full range of cardiovascular and metabolic benefits: lower blood sugar, improved insulin sensitivity, better cholesterol, reduced blood pressure, and improved mood.
If 30 minutes at once feels like too much, break it up. Two 15-minute walks or three 10-minute walks throughout the day are equally effective. Building toward five 30-minute walks per week is a solid long-term target.
Easy ways to walk more every day:
- Park farther from your destination and walk the extra distance
- Walk during phone calls instead of sitting
- Take the stairs instead of the elevator
- Walk the dog daily, or offer to walk a neighbor’s dog
- Join or start a neighborhood walking group for accountability and company
- If commuting by public transit, get off one stop early and walk the rest
Note: Walking with a friend or while listening to music, podcasts, or audiobooks makes it significantly easier to maintain as a long-term habit. The key is to look forward to it.
The Benefits of Moving After Meals
Timing matters when it comes to exercise and blood sugar. Post-meal movement is particularly effective for people with diabetes because blood sugar naturally spikes after eating, and physical activity can blunt that spike significantly.
When you move after eating, your muscles become more active, blood flow increases, and your body uses the glucose that has just entered the bloodstream for energy rather than leaving it circulating. Even two minutes of light walking after a meal has been shown to meaningfully moderate post-meal blood sugar levels. Walking for 15 minutes after eating is even more effective.
The optimal window is within 60 to 90 minutes after finishing a meal. You do not need to go for a long walk. Any of the following count:
– A short walk around the block or neighborhood – Walking up and down the stairs in your home – Doing the dishes or light housework (standing is better than sitting) – Vacuuming, dusting, or tidying up – Playing a movement-based game with family or housemates – Standing and stretching during TV commercial breaks
The goal is simply to avoid being completely sedentary in the hour or so after eating.
Note: Even the act of standing after a meal has some benefit for blood glucose management. Avoiding the couch immediately after dinner is a simple, low-effort habit that adds up over time.
Small Movements Add Up: Microsteps for Daily Activity
You do not need to block out gym time to increase your physical activity. Small movements throughout the day accumulate into real benefits for blood sugar control. A few practical habits worth building:
- Set a timer or phone reminder to stand up and move for a few minutes every hour
- Walk around your home or office during phone calls
- Dance to a favorite song whenever one comes on
- Take the stairs whenever the option is available
- Keep a water bottle with you to stay hydrated during movement
- Keep a movement journal to track how different activities affect your blood sugar, which can help you spot patterns and guide conversations with your provider
Staying Safe While Exercising With Diabetes
Physical activity is safe and beneficial for most people with type 2 diabetes, but a few precautions are important, especially if you use insulin or blood sugar lowering medications.
Check blood sugar before and after exercise: Exercise can cause blood sugar to drop significantly. Knowing where you are before you start helps you decide whether it is safe to proceed or whether you need a small snack first.
Have fast-acting glucose on hand: Keep glucose tablets, a juice box, or hard candies with you during workouts. If you experience low blood sugar symptoms during or after exercise, consume 15 grams of fast-acting carbohydrates immediately.
Eat before exercising: A small snack combining easy-to-digest carbohydrates and protein before a workout can help prevent blood sugar from dropping too quickly. A rice cake with nut butter is one practical example.
Stay hydrated: Dehydration can negatively affect blood sugar control. Drink water before, during, and after exercise. For longer or more intense sessions, an electrolyte drink without sugar or artificial sweeteners can help maintain hydration more effectively than water alone.
Wear medical identification: If you take insulin or other medications that can cause hypoglycemia, wear a medical bracelet or ID that indicates you have diabetes. This is critical in the event of a loss of consciousness.
Talk to your provider before starting: Light activities like walking are generally safe for most people with diabetes. For anything more demanding, or if you have complications like neuropathy, kidney disease, or heart disease, check with your provider first.
Note: People who take insulin should be aware that the highest risk of hypoglycemia from exercise typically occurs 6 to 12 hours after the workout, not immediately afterward. Evening exercise in particular warrants a blood sugar check before bed.
Exercising With Diabetic Neuropathy
Diabetic neuropathy (nerve damage, most commonly in the feet and legs) affects many people with type 2 diabetes and can make certain types of exercise uncomfortable or risky. Numbness or reduced sensation in the feet increases the risk of unnoticed blisters, sores, or injuries during repetitive weight-bearing exercise like long walks or runs.
If you have neuropathy, consider lower-impact alternatives that reduce stress on the feet:
- Swimming or water aerobics
- Recumbent biking
- Rowing machine
- Upper body resistance training
- Seated or chair-based exercises
Note: Check your feet every day for signs of redness, blisters, swelling, or sores, especially if you exercise regularly. Any wound on the feet of a person with diabetes should be evaluated promptly, as healing can be slow and infection risk is elevated.
